The mistake most triathletes make is either taking two months completely off and losing that engine, or diving straight into heavy indoor volume without addressing technique flaws.
Here is how to bridge the gap from open-water race fitness into a high-yield winter base phase.
- The Post-Race Pivot: 2 Weeks of Strategic Reset
Before you touch a barbell or start testing FTPs, your body and mind need a deliberate transition phase.
Active Recovery, Not Total Immobility: Take 10–14 days of unstructured, low-stress movement. Trail runs, casual café rides, or easy mobility sessions keep tissue healthy without draining your nervous system.
Assess the Damage: Use this fortnight to evaluate nagging tightness or biomechanical imbalances exposed during your race season (e.g., tight hip flexors from long aero efforts, or shoulder impingement from high-volume ocean swimming).
- Pool Tech & Cadence Focus: Refining the Stroke
Open-water swimming prioritizes navigation, sighting, and punchy tempo to push through chop. Back in the pool, the priority shifts to hydrodynamics, efficiency, and stroke mechanics.
Re-establishing the Catch: Without a wetsuit giving you artificial buoyancy, focus heavily on early vertical forearm (EVF) mechanics. Use catch-up drills, front-scull variations, and swim-snorkel work to isolate your catch without the distraction of breathing timing.
Cadence vs. Distance Per Stroke (DPS): Use tempo trainers to dial in optimal stroke rate. The goal over winter isn’t just pulling harder—it’s developing a high, sustainable cadence that maintains propulsion through pool turns and transfers directly back into choppy open water come spring.

Late autumn and early winter are the only times during the year you can lift heavy without the fatigue interfering with high-volume race prep.
Heavy Compound Lifts: Prioritize multi-joint movements like trap-bar deadlifts, goblet squats, and Bulgarian split squats. Building maximal strength improves motor unit recruitment and running economy.
Hip & Pelvic Stability: Single-leg strength work addresses asymmetry built up over hours on the indoor trainer or in the aero tuck, protecting your lower back and knees.
Rotational & Shoulder Health: Strengthen the rotator cuff, serratus anterior, and core (e.g., Paloff presses, face pulls, and plank rows) to build a bulletproof upper body for next season’s swim volume.

Pool Squads (2–3x/week): Mix one dedicated technique/mechanics session with one threshold/fitness set and an optional endurance/squad session.
